Recovery time! Now that we are 7 days into the #TIU31 Day Challenge, I want to emphasize how vital it is to be stretching and foam rolling ON. THE. DAILY. 💪🏼 Reasons to foam roll: helps reduce pain and muscle soreness, prevents injuries, increases blood flow and oxygen to the tissue, and helps the natural healing process, PLUS it feels like a massage but more affordable! It also helps with your flexibility and lengthening your muscles. Hold pressure on the sensitive areas (calfs, thighs, lower back) for 30 ish seconds or until you feel some relief, rolling slightly front to back. You can do this pre- or post workout. I love to do it at night before I go to bed as a way to wind down.

Plant Foods in their whole form are still great but ideally try to get your immediate post workout meal in liquid form. (Dairy, whey protein is notoriously hard to digest)

🍌➡️ 🥜5:1 carb to protein: Im not usually one for exact measurements but a lot of research shows an importance of macro rations when it comes to recovering from an intense workout. Your carbohydrates should include high.

glycemic index carbs, like glucose (dates) and some slower release fibrous carbohydrates. Don't forget the fat, include about half as many grams of healthy fat as you do protein. My gi too is flaxseeds.

☢ Get out of the acid state with greens and vegetables: Intense exercise creates an acidic environment in your body. If you dont neutralise the acid with what you eat, your body will use calcium from your bones and nitrogen from your muscle tissue to neutralise it. (Animal protein is acid forming) so are heavily processed protein powders.

⚡Replace Electrolytes: When you sweat you lose electrolytes, the little conductors that transmit electrical impulses throughout your body. Good sources are fruits, dukes flakes or a few pinches of sea salt.

💧 Drink water to reduce DOMS and repair strength loss: water is critical for proper body temperature regulation, as well as both muscle and heart function. A decrease in hydration if as little as 2 percent reduces maximal strength and athketic performance because it leads to a drop in blood plasma so that energy doesn't reach the muscle cells.

Whole plant based foods are your best allies in fighting muscle inflammation also known as DOMS along with daily stretching, Epsom salt baths and monthly massages.

BFR training is an extremely beneficial tool that I use early on in rehab especially when someone cannot tolerate much weight but they still want to maintain as much strength as they can and limit muscle atrophy.

Restrictive blood flow training also known as KAATSU started when its founder was attending a Buddhist ceremony and his legs ended up falling asleep and as he walked away thought it felt very much like soreness he'd felt while exercising. After that he begins researching the effects of restricting the blood of muscle while training.

What does it do, restrictive blood flow training (BFR) is done by occluding the veins but not arteries by applying a tourniquet. This restricts the blood flow away from the muscle causing metabolites to build up which would normally be cleared. Metabolites are byproducts released from muscle metabolism; they are thought to stimulate high threshold motor units which normally would be stimulated at high loads. There are many theories to the mechanism behind it such as cell swelling, increase in hormones, increase fiber recruitment etc.

BFR training with light weight 20-30% 1RM has been shown to stimulate a similar gain in strength and hypertrophy as traditional training (Farup et al 2015). Some studies have shown just walking on a treadmill with occlusion to lead to increase in muscle size, others have shown using occlusion on immobilized limbs to help preserve muscle mass. BFR seems to increase EMG activity as of muscles as much as 40% (Loenneke et al 2012)

BFR is a great new way of training and has many applications specifically in rehab, however it is important to note that is not a miracle training style and does not result in greater gains than normal training. One problem is muscle responds to exercise differently than tendons; tendons require an increase in tensile forces to induce changes in its architecture. So there is nothing new here. You already know that to lose fat you’ve got to be in a caloric deficit. You also know that lifting weights and working out along with eating a good amount of protein (0.8-1.2 g/lb of body weight or 2 g/kg of bodyweight) will definitely help 👌🏼

Same goes for building muscle. To make your muscles bigger, you’ve got to be in a caloric surplus (even a tiny one is ok), get in a lot of protein and lift weights 💪🏼

🤗 Hugging the Hip. Not only do the hips stabilize, but they have these long legs attached to them. The further away you are from the joint capsule (ie. The ankle and foot) the more strain is and torque may be place along the fascia lines running bewteen the ankle and the hip.

But work deadlines don’t budge for I worked out super hard today and my brain + body just want to sleep 🤷🏻‍♀️.
