Sundays were made for good coffee, planning for the week ahead, good music and spending time with loved ones.

Taking a day off once per week to unplug the majority of the day is a major key component in keeping my mental health in check.

This weekend coming up is @bonschro and I’s strength seminar which I cannot WAIT to finally hang with my gal for a few days and teach all weekend. It’s going to be so fun! 😍

It will also be spent an hour or two talking to my girl gang for our weekly Sunday Skype hang to plan super top secret socery stuff... all I’m going to say is this is going to be HUGE. Like, biggest project yet ever in my life yet huge. 🙊 SOON GUYS. Follow @girlgangxsocialclub to creep and be the first to know the deets!

A common mistake I see people make when performing bent-over rows is looking up. It might seem harmless, just checking your form in the mirror, but it causes stress on your spine, which could result in injuries. Instead, keep the neck neutral for the safest and strongest form!⠀.

Unlike octopuses, we don't have brains in our limbs. So we can't really "remember" anything in our arms and legs. But it's true that once you learn how to do something physical—whether it be riding a bike or deadlifting—it becomes easier and easier to do it without thinking. It sure feels like your body remembers how to do it.

Most people are referring to this phenomenon when they talk about "muscle memory," but when biologists and neuroscientists study it they mean at least two slightly different things, though only one actually happens inside your muscles.

If you've never held a barbell in your life, the first time you try working out with one it'll probably feel heavy and awkward. You'll need to work your way up to lifting impressive poundage. But if you take a break from working out and return months later, you'll find it's much easier to get back up to the weights you were lifting before. And the same is true no matter what your exercise of choice—it's simply easier to put lost muscle back on than it is to bulk up for the first time.

A lot of people mistakenly perform way too many exercises, with too light weight and too many reps, all with improver form.

Sure, light weights can give you some growth, but if you're not stimulating your muscles with more stress than they're used to, they'll not grow.

So what you can keep in mind as a guide is to train your chest 1-3 days per week (depending on your fitness level), and 2-5 different exercises. Choose some you like and STICK to them. Don't jump around every workout changing them up, trying to "confuse" your muscles. You'll only confuse yourself. Stick to a couple of compound exercises (like the barbell bench press) and a few accessory exercises (like the low-to-high cable flyer), and get better at those specific exercises so you can increase the weight over-time. 2-6 sets with 6-15 reps are great guidelines.

If you're struggling with growing your pectoralis (chest), you're not alone.

A lot of people mistakenly perform way too many exercises, with too light weight and too many reps, all with improver form.

Sure, light weights can give you some growth, but if you're not stimulating your muscles with more stress than they're used to, they'll not grow.

There is nothing worse to me than a group of individuals who haven’t got much experience in the gym taking advice from someone who doesnt have the foggiest what they are doing, or even have that good of technique. .
You are setting people up for failure!

To follow on from my previous post.... it is important that people first learn to body weight “air” squat before first adding weight. It is also important that people learn how to squat properly with a barbell on their back. .
There are multiple variations to the squat...high, low, wide , narrow, front , back , box , etc etc. For each one, you should have a unique set up for you and your biomechanics!

If you haven’t learned how to squat properly, I urge you to! Watch tutorials on YouTube ... there are multiple videos on how to do so. Heck there are even books on how to squat. .
Figure out what works for you.. and not what works for someone else!

Squats from today:
5x3 with 375 lbs.
Double Pause 2x4 with 325 lbs.
First time doing low bar in I think 2 months. Felt awful. Pecs and lats were still toasted from Friday’s bench, and my right hip/lower back still is feeling wonky. Regardless, it was a light day by design, so I just autoregulated down and extra smidge. Good news, I got the work in, so that’s the main thing. Hopefully after a few weeks I’m back to my old self. Just half to adjust and maybe move around my main bench day. I’ll play around with it and see what feels good and bad.

5x3 with 375 lbs.
Double Pause 2x4 with 325 lbs.
First time doing low bar in I think 2 months. Felt awful. Pecs and lats were still toasted from Friday’s bench, and my right hip/lower back still is feeling wonky. Regardless, it was a light day by design, so I just autoregulated down and extra smidge. Good news, I got the work in, so that’s the main thing. Hopefully after a few weeks I’m back to my old self. Just half to adjust and maybe move around my main bench day. I’ll play around with it and see what feels good and bad.

Today's Leg Day Exercises:

1️⃣ Barbell Squats: Essential for any leg day. I train legs twice a week and always do this exercise atleast once weekly. Not only is it THE ultimate leg exercise but one of the best exercises overall because of the sheer amount of muscles and mobility required to perform the movement. I like to do 4-6 pyramid sets until failure depending on the day.

2️⃣ Seated Leg Press: Keep chest up, head back, and don't leg knees cave in. Make sure you go through the whole range of motion to get that stretch throughout the movement and explode on the way up. Stretching recruits muscle fibers as well so if you want optimum muscle recruitment make sure you go through the whole range of motion.

3️⃣ Smith machine Lunges: Drive through the heel of your front leg while driving through the forefoot on your hind leg. You'll find that you'll target the hamstrings and glutes on the front leg and the quads on the hind leg. Try to get an equal contraction on both legs to prevent imbalances.

4️⃣ Leg extensions: I put one leg up to isolate the quad on the working leg. Control the whole movement and be sure to not let the weight drop on the way down.

5️⃣ Hamstring Curls: Again one leg at a time for isolation. Keep your hips planted into the bench, don't raise your hips to compensate. Squeeze and contract hamstrings at the top, slowly descend but do not extend leg all the way to keep constant tension on the muscle.

For any exercise that involves you finishing in hip extension (eg deadlifts, squats, bridges, hip thrusts, etc.), make sure you actually finish in hip extension, with a neutral spine, don’t extend through the lumbar spine (aka arch your lower back).

Image 1 shows what it looks like to extend the hips with a neutral spine, notice the straight line from the head to toes. Image 2 shows what it looks like to finish in lumbar extension (arched lower back), this loads up the lower back!

After hours lift by my lonely🤷🏻‍♀️ Actually decided to up my weight a little in squats for the first time in forever. Goal is to challenge myself & push myself to get back to where I used to be but BETTER. Also incorporated some deadlifts (which I haven’t done in like over a year.) Pump was pretty decent considering I had about 2 meals today??? Shoutout Big Noise😂 
Still just looking to add on some mass & thiccness. Full throttle & full focus on myself from here on out.

"As trainers and therapists, when we hear “sciatica nerve,” we instantly think of pain. Although the sciatica nerve is said to be the largest single nerve in the body, it is made up of five nerves. It is found on the right and left side of the lower spine by the fourth and fifth lumbar nerves and the first three nerves in the sacral spine. At the largest part of the nerve, it is as big as a male thumb. The five nerves gather together on the front of the piriformis muscles and become one large nerve known as the sciatic nerve. This nerve supplies sensation and strength to the leg and the reflexes of the leg. It connects the spinal cord with the outside of the thigh, the hamstring muscles, and the muscles of the lower leg and feet. It provides motor and sensory functions to regions of the leg and foot. When the sciatic nerve is impaired, it can lead to muscle weakness and/or numbness and tingling in the leg, ankle, foot, and toes. The sciatic nerve and its nerve branches enable movement and feeling in the thigh, knee, calf, ankle, foot, and toes. 💪The Sciatica Nerve💪
"As trainers and therapists, when we hear “sciatica nerve,” we instantly think of pain. Although the sciatica nerve is said to be the largest single nerve in the body, it is made up of five nerves. It is found on the right and left side of the lower spine by the fourth and fifth lumbar nerves and the first three nerves in the sacral spine. At the largest part of the nerve, it is as big as a male thumb. The five nerves gather together on the front of the piriformis muscles and become one large nerve known as the sciatic nerve. This nerve supplies sensation and strength to the leg and the reflexes of the leg. It connects the spinal cord with the outside of the thigh, the hamstring muscles, and the muscles of the lower leg and feet. It provides motor and sensory functions to regions of the leg and foot. When the sciatic nerve is impaired, it can lead to muscle weakness and/or numbness and tingling in the leg, ankle, foot, and toes. The sciatic nerve and its nerve branches enable movement and feeling in the thigh, knee, calf, ankle, foot, and toes. This nerve exits the spinal cord between the 4th and 5th lumbar vertebrae, travels down both sides of the spine, and then through to the Piriformis muscle...." From my "THE POWER OF YOUR SPINE" Book

Where to begin... 🙈well here is a very raw photo of my current physique. I'm going to lie I'm not happy with my body at the moment but I'm eager to get back to clean eating and training. Life has been a roller coaster lately, I understand this is normal but I need to find a better way to cope when life gets a little crazy. I feel better internally and externally when I'm training and eating cleans, I'm motivated and excited to see where my body will be a year from now. Anything on one leg is always more difficult because it requires more balance, coordination, and stability. .

Therefore, if your having trouble doing the uni-lateral RDL or you’re looking to target the glutes and hamstrings in a different way. Try using a valsa slider or a Glute ham roller on the back leg. By placing the back leg lightly on the slider (roller), this will provide enough stability needed to do the RDL but place most of the load-emphasis on the front leg. This will help anyone looking to correct the pattern of the single leg RDL. .

In addition, challenging the posterior chain with different single leg hinge methods, is a great way to stimulate growth in the glutes and hamstrings but also great for increasing strength in your bi-lateral hip exercises. .

Try doing this hybrid variation for 2-3 sets of 8-12 reps each leg. .

Romanian deadlifts are my favourite  as opposed to sumo or stiff leg. The difference in the Romanian lift is that it focuses mostly on the posterior muscles involved in extending the hip and knee, along with strengthening the core. .

My knees also naturally hyperextend, so I always have a more obvious knee bend than most.

Rekindling my relationship with stiff-legged deadlifts.  A bit too much is great food for a starving ego😁 Next DL session it will be in da groove again❗️ ✅Torso should be almost parallel to floor , leaving knees slightly bent to stabilize move with quads , and for keeping a safety margin for hamstrings...or snap city turns reality. Lean back body weight, pull & avoid knee flexion .  If you have a long torso , barbell would have to be positioned further out , leaving significant gap from shins👉harD😬  Place boxes under weights instead of dropping through knees in order to grip bar...short arms must be the cause.
