The hamstrings can be a tricky muscle to train because some exercises we expect to target the hamstrings do not. For example, the leg press is not an active hamstring exercises even though commonly advertised as one, (Kevin E. et al). Another common exercise’s thought to be good at target the hamstrings is the squat, due to the hip/knee flexion cycles happening simultaneously the hamstrings are not as active.

Here are the exercises that work the best, The Glute-ham raise or Nordic hamstring curl has the greater overall activation of the hamstring (bicep femoris). Next the is the seated hamstring curl, these two exercises are the top two at hamstring activation when it comes to the biceps femoris. However, we may see different results when looking at the other hamstring muscles for all the exercises. 💥⬅️swipe left for more info💥

The RDl ,SL-RDL and Good morning had average activation compared too all the exercises, while the squat had the least activation.  These results may change if data was collected for all hamstring muscles, Knee flexion exercises seem to target more medial hamstring (senitendinosus) while hip hinge exercises seem to target the lateral hamstring (bicep femoris) (Zebis et al. 2013). It also seems that internally rotating the lower leg during hip extension hamstring exercises causes the medial hamstring to increase in activation.

What we can take away from this, for optimal hamstring development one should incorporate both knee flexion exercises and hip extension exercises like the RDL. To target the Medial hamstring more internal tibial rotation will help. Also, if the only exercises done are leg press and squat, additional exercises may be needed.

Transformation from a marathon runner 🏃🏻‍♀️ to weigh training only. 🏋🏻‍♀️

No lie, the old me obsessed over everything I ate 🙅🏻‍♀️, made sure to only eat a low number of calories per day 🥦🥬🍎and logged insane mileage 🏃🏻‍♀️every. Single. Day. But, I was good at running. .
.
That changed with a foot fracture 🏥3 years ago when I stopped running and switched to strength training only. Which, lets be honest, was a mind trip of its own letting go of those bad habits. 
I’m now 20 pounds heavier and nourishing my body with food to fuel my workouts. And I no longer see m workouts as a way to “burn off” what I ate that day or the day before. .
.
I’ve never been happier and never looked back. And I love strength training more than I ever loved running because of the confidence it has given me🍑🔥❤️ and my love of moving heavy things. 🏋🏻‍♀️

.
Did this change happen overnight? No. Not by a long shot. But anything worth having is worth putting in the work for. ❤️🙌🏻 And I feel better in my 30s than I ever did in my 20s. .

Now, I’m not saying running is bad. I’m just saying it’s no longer my cup of coffee ☕️ and I’m okay with that. 
At the end of the day, anything you will stick to is most important. .

The Bench Press is a full body, compound exercise. It works your chest, shoulders and triceps most snd it’s the most effective exercise to gain upper-body strength and muscle mass because it’s the upper-body exercise you’ll lift most weight on. The bigger your bench, the bigger your chest, we all know that. ⁣

To be able to do this though, it's extremely important to make sure everything's done 𝐫𝐢𝐠𝐡𝐭.⁣
⁣
When it comes to gripping the bar, first of all you want to have your thumb around the bar (𝘢𝘷𝘰𝘪𝘥𝘪𝘯𝘨 𝘵𝘩𝘦 𝘴𝘶𝘪𝘤𝘪𝘥𝘦 𝘨𝘳𝘪𝘱) in order to not only increase the safety of the exercise, but also because it allows your wrists not to be excessively extended. This alone can be a cause of elbow & wrist injuries retaled to bench pressing, which simply make the exercise impossible to perform due to the discomfort. 𝐀𝐧𝐝 𝐰𝐞 𝐚𝐥𝐥 𝐤𝐧𝐨𝐰 𝐡𝐨𝐰 𝐝𝐚𝐦𝐧 𝐢𝐦𝐩𝐨𝐫𝐭𝐚𝐧𝐭 𝐛𝐞𝐧𝐜𝐡 𝐩𝐫𝐞𝐬𝐬𝐢𝐧𝐠 𝐢𝐬. ⁣

Although I know there are countless people who're gonna say: "𝘯𝘦𝘷𝘦𝘳 𝘩𝘢𝘥 𝘢 𝘱𝘳𝘰𝘣𝘭𝘦𝘮 𝘸𝘪𝘵𝘩 𝘵𝘩𝘦 𝘴𝘶𝘪𝘤𝘪𝘥𝘦 𝘨𝘳𝘪𝘱𝘡 𝘣𝘳𝘶𝘩, 𝘶 𝘮𝘢𝘥?" I will continue teaching it in the strongest/safest way possible. ⁣

If you're struggling with growing your pectoralis (chest), you're not alone.

A lot of people mistakenly perform way too many exercises, with too light weight and too many reps, all with improver form.
⠀
Sure, light weights can give you some growth, but if you're not stimulating your muscles with more stress than they're used to, they'll not grow.
⠀
So what you can keep in mind as a guide is to train your chest 1-3 days per week (depending on your fitness level), and 2-5 different exercises. Choose some you like and STICK to them. Don't jump around every workout changing them up, trying to "confuse" your muscles. You'll only confuse yourself. Stick to a couple of compound exercises (like the barbell bench press) and a few accessory exercises (like the low-to-high cable flyer), and get better at those specific exercises so you can increase the weight over-time. 2-6 sets with 6-15 reps are great guidelines.

🍑 Beginners Guide to Hamstrings 🍑

Aka the back of your legs 👌🏻 You can hit this muscle in a variety of ways, and if you don’t have a leg curl machine then you can get creative like I did here with cables and resistance bands 💁🏼‍♀️

➡️ GHR (Glute Ham Raise): in order to focus more on your hamstrings and glutes in this one you want to ensure you back is hunched over and it’s your legs doing the work to pull you back up. Keeping your back straight is going to work the erector muscles in your back more 👌🏻
Also tip: don’t over extend your lumbar spine back at the top to avoid potential injury 🙈

➡️ Hamstring Curls: So with this one you can use a simple resistance band like shown in the video or you can use an ankle strap on the cables as shown in the thumbnail 👌🏻
Focus on trying to keep your pelvis down towards the floor so your lower back isn’t trying to do the work for you 😊 keep your movement nice and controlled instead of swinging.

➡️ RDL: You can do this movement with dumbbells, kettle bells and a barbell. Focus on keeping the weight close to the shins which remain vertical while hinging the hips back. So depending on your technique level (if you’re new practice the basics first) I have another beginner guide tutorial on this lift posted a while ago 👌🏻

My momma is gonna kill me but it’s part of the physique that needs to be developed and it’s her genetics so it’s her fault 😅. Ham and glute day:
The two exercises posted are typically done for quads but by altering feet position and keeping a very short range of motion I’m able to really target the hamstrings.

When using a leg press for hamstrings, you first have to place your feet much higher than you would if hitting quads. Next, to keep constant tension on the hamstrings, the range of motion has to be very short or else the quads will barge in to help. Instead of thinking of lowering and raising, I’m thinking knees towards my head then knees away from head. Short range of motion for high reps will light the hams up. 
I’m super-setting with sissy squats but focusing on the hamstrings makes me keep a very short range of motion. 🔥🔥This is great for the ham/glute tie in.

Hamstrings are one of the few muscles that cross 2 joints - the knee and the pelvis
Hamstrings bend (flex) the knee and extend the hip (bring the leg back)

This means they need to be both STRONG but also able to STRETCH out to keep the pelvis from tilting forward (anteriorly), to stabilise the knee and allow the knee to fully straighten

Do this instead, you get 2 stretches, front of hip stretches as you push forward, pushing back your quad will stretch. Watch video: Knee on rolled mat, turn lowerleg out so thigh is parallell, point foot pressing it to floor. Exhaling draw tail&sitsbone& buttock in, exhaling soften chest, flatten ribs in, belly in, pubic bone up. Think you’re doing a crunch using abs. Now when you push forward feel front of hip stretching, you may add pushing arm up, lift shoulder up to ear. Then push BACK using front foot you’ll feel a super quad stretch! Do 5-10 reps, alternating pushing forward & back. Repeat other side. This works!

Yesterday I posted about moving the spine, check it out, start with that: rounding, arching& rounded sidebend. Today I combine these into a circle. This feels heavenly! I strongly recommend these movements to all! Stop stretching your hamstrings& neck, move your spine instead. In these movements use your pelvis: rounding turn tail& sitsbones in, arching push them out. This affects hips& hamstrings. Moving scapula will open upper back & shoulders& neck. Exhale rounding, draw front of ribs in keeping shoulders wide. Remember: if you stretch your hamstrings constatly, but nothing changes& you don’t progress, don’t continue with it. Do something else.
